Structured in 3 training phases:
Mobilization (10 min) Flow series (15 min) – Integration & Stretch (5 min)

Phase 1: Mobilization & Core Wake-up (10 minutes)

Goal: Activate joints, prepare core

  1. Spinal Waves (standing or kneeling)
    Move the spine in all directions
    2 minutes
  2. World's Greatest Stretch (dynamic)
    Opens hips , chest, posterior chain
    2 minutes per side
  3. Bird-Dog with Mini-Band (activated core)
    Diagonal stretching + stabilization
    2 minutes
  4. Deep squat rotations with arm extension

Phase 2: Flow Series – Functional Movement in Action (15 minutes)

Procedure : Each exercise 60 seconds, 2 rounds

  3. Tabletop Arm/Leg Extension with Hold

  1. Cossack Squat with Arm Reach
  2. 90/90 Switch Sit
  3. Single Leg Deadlift Bodyweight

Flow 3: Integrated Core Movement

  1. Side Plank Thread the Needle
  2. Rolling Like a Ball + Teaser Transition
  3. Bear Hold Crawl (forward/backward)

Focus : deep core activation, body tension, coordination

Phase 3: Integration & Stretch (5 minutes)

Goal : Movement inhale , calm the nervous system

  1. Low Lunge with Side Reach & Breathing
  2. Child ' s pose with active hand pressure into the ground
  3. Spinal Twist while sitting with breathing
  4. Standing Forward Fold with Roll Up

Conclusion : 3 deep breaths while standing, arms over the head, glide down
